Exercise Daily Regular, daily exercise can help you lose unwanted fat. But more importantly, helps improve “insulin sensitivity”. 2. Eat The Correct Carbohydrates When you eat carbs, your body converts it into sugar (mostly glucose). As your blood sugar goes up, your body secretes insulin to help lower it back down to a normal, healthy range. Now, carbs are not evil. However, the wrong carbs, especially in high amounts ARE bad for your health. Focus more on vegetables, some yams, little bit of rice, legumes, quinoa and whole grains. Get rid of the bad carbs and eat less total carbs.(2,3,4,5) 3. Eat More Fiber Fiber has so many benefits and sadly, most people are barely getting any. You should be eating at least 25 grams or more. While most Americans are barely getting around 5-10. 4. Eat Smaller Meals, More Often I’m sure you’ve heard about this when it comes to weight loss. However, one of the reasons for the weight loss is the lower blood sugar levels from eating smaller meals. (9,10,11) 5. Watch What You Drink You should never drink your calories -- no sodas, juices, alcohol, “shakes” or anything similar. They all digest quickly and spike up your blood sugar. 6. Manage Your Stress Levels You can’t have health without also discussing stress management. What’s interesting is that stress increases blood sugar levels AND decreases insulin sensitivity. (15,16) And this is because of a change in hormones such as glucagon, cortisol, testosterone, adrenal hormones and so forth. (17,18) 7. Better Quality Sleep You can’t manage your stress if you don’t get enough, quality sleep. Again, this has to do with a negative changes in your hormones when you don’t sleep well. (20,21) 8. If you're body becomes resistant to leptin there are much higher chances of overeating, while still feeling hungry, which is a perfect storm for gaining weight. Some studies have also shown that sugar may be addicting and may have some similar effects on the brain as drugs and alcohol. Although in humans this effect is considered much less intense than the effects of drugs, animal based studies have shown that over consumption can cause neurochemical and behavioral changes leading to the same craving, binging, and withdrawl cycles. Some of these studies show that rats will even choose sugar over cocaine.. Now my objective isn't to scare you away from sugar, there are ways that you can balance it with the rest of your diet, and most of the crazy sugar phobia out there comes from one man named Robert Lustig and his cherry picked research that has largely been debunked. Instead of scaring you my objective is to put you in control of how much sugar you're having by reducing your cravings for it. As your blood sugar goes up, your body secretes insulin to help lower it back down to a normal, healthy range. Now, carbs are not evil. However, the wrong carbs, especially in high amounts ARE bad for your health. Focus more on vegetables, some yams, little bit of rice, legumes, quinoa and whole grains. Get rid of the bad carbs and eat less total carbs.(2,3,4,5) 3. Eat More Fiber Fiber has so many benefits and sadly, most people are barely getting any. You should be eating at least 25 grams or more. While most Americans are barely getting around 5-10. It’s best to get both soluble and insoluble fiber in your diet because both help improve your blood sugar levels (6,7,8). 4. Eat Smaller Meals, More Often I’m sure you’ve heard about this when it comes to weight loss. However, one of the reasons for the weight loss is the lower blood sugar levels from eating smaller meals. (9,10,11) 5. Watch What You Drink You should never drink your calories -- no sodas, juices, alcohol, “shakes” or anything similar. They all digest quickly and spike up your blood sugar. The best drink is water, or maybe even green tea. Water also flushes your kidneys, cleanses your liver and thus, eliminates excess blood sugar through urine… all of this helps reduce diabetes.(12,13,14) 6. Manage Your Stress Levels You can’t have health without also discussing stress management. What’s interesting is that stress increases blood sugar levels AND decreases insulin sensitivity. Insulin is an important hormone for fat loss and muscle growth. It helps regulate blood sugar levels. When we eat food, especially carbs, insulin is secreted to drive glucose into cells and thereby lowering blood glucose. It also helps amino acids get to muscles. The goal is to become more insulin sensitive. The opposite is insulin resistance (bad). The reason you want to be insulin sensitive is so that you only need a small amount of insulin to keep blood sugar levels normal, this will allow glucose and amino acids to increase repair and growth of your tissue. How each of these will impact our health and specifically blood glucose will predominantly depend on their quality, in terms of what food sources they come from, and quantity. Whole-food versions of these three macronutrients, especially from plant sources, are supportive, where as refined or processed versions of these are destructive to our health and weight. While it is true that refined carbohydrates can spike blood sugar and are not a healthy option for many reasons beyond blood glucose alone, research shows that the most troublesome culprit for blood glucose levels and increased diabetes risk is the fat type and quantity in the diet. This means diets high in fat, especially saturated fat from animal sources, and oils. Generally, protein has neutral effects on blood glucose levels, but many high-protein foods are also high-fat animal foods, which don’t equate to better blood glucose, health or weight in the longterm. Ultimately, isolated nutrients are not the solution to better health, but the type and amount of the food you eat. The healthiest thing you can do to support healthy blood glucose levels is to: Maintain a healthy weight or lose any excess weight. - Eat a diet made of whole foods, especially plant foods. - Eat a diet that is naturally low in fat. - Eat a diet that is high fiber, which is highly effective at providing satiety, slowing gastric emptying and being favorable for blood glucose levels. Insulin plays a major role in metabolism - The digestive tract breaks down carbs into glucose. Insulin helps cells throughout the body absorb glucose and use it for energy. Insulin helps muscle, fat, and liver cells absorb glucose from the bloodstream, lowering blood glucose levels. Glucose levels are tightly controlled by insulin so that the rate of glucose production by the liver is matched by the rate of use by the cells. Insulin helps muscle, fat, and liver cells absorb glucose from the bloodstream, lowering blood glucose levels (allows glucose, amino acids, and creatine to enter the muscles) Insulin stimulates the liver and muscle tissue to store excess glucose (1) Insulin Resistance: In insulin resistance, muscle, fat and liver cells do not respond properly to insulin and cannot easily absorb glucose from the bloodstream - the body has to produce higher amounts to keep the blood glucose levels within a normal range. In other words, a person's body won’t be producing enough insulin to meet their needs because the body’s cells have become resistant to insulin. The cells aren’t as responsive to insulin and don’t “allow” enough glucose from the blood into the cells - Glucose remains in the bloodstream, causing high blood glucose levels. Study: A study published in the Journal of Diabetes and its Complications looked at the prevalence of insulin resistance in the United States during the periods 1988 -1994 and 1999-2002 - Found that 32.2% of the US population may be insulin resistant. Main Cause of Insulin Resistance: Insulin is released when the body has just been fed, which halts the body's burning of stored fat - also works on fat cells similar to how it works on muscle cells, opens them up for storage. This may be caused by fatty acid metabolites building up inside muscle cells, termed “intramyocellular fat” that disrupts the signaling pathways needed for insulin to work. Insulin is closely associated with obesity and weight gain, but it can also result in prediabetes and type 2 diabetes. (3) Insulin Sensitivity: When insulin is lowered, your body does not get the message to replenish fat and glycogen - means you are insulin sensitive and your body only requires a small amount of insulin in order to deposit glucose to your cells. Not only does insulin sensitivity promote weight loss, it also promotes healthy brain, artery, and pancreatic cells as they are no longer exposed to high levels of blood sugar for an elongated period of time. High blood pressure (which can result from insulin resistance) puts strain on your heart, increasing your risk of angina, hypertension, coronary artery disease, heart attack and heart failure. Ways to Reduce Insulin Resistance: - Lower your caloric intake (and carbs) - Exercise that burns glycogen and leaves your muscles empty (fasted training a +) - I.F. and Ketosis Magnesium: Magnesium improve and helps correct insulin sensitivity because an intracellular enzyme, called tyrosine kinase, requires magnesium to allow insulin to exert its blood-sugar-lowering effects. Study measured magnesium effects in non-diabetics with metabolic syndrome. Doctors followed 234 participants with three of five metabolic syndrome symptoms; abdominal obesity, high blood pressure or high fasting blood sugar, high triglycerides or low levels of HDL. After 12 months, only one in four met the recommended daily allowance for magnesium which ranges from 320 mg to 420 mg per day.
